Maintenance calories chart
Total daily energy expenditure — the number usually called maintenance calories — is estimated by multiplying basal metabolic rate by a single activity factor. The five factors below are the standard set used across dietetic practice and by essentially every online calculator. If you do not know your BMR, the BMR chart gives it by age, weight, and height.

Which activity level actually describes you
This is where nearly all the error in the chart comes from. The labels sound like personality descriptions, so people choose aspirationally. The factors below are defined by structured exercise per week, and they already include normal daily movement — walking to the shops, housework, standing at a desk — so those should not be counted as training.

A useful rule of thumb: most people who work a desk job and train three or four times a week belong on lightly active or moderately active, not very active. The athlete factor is for genuine twice-daily training, not for training hard once a day.
What one activity level is worth
The gaps between the columns are large enough to swallow an entire diet. At a BMR of 1,700 calories, this is what each step up the ladder adds:

Calculated at a BMR of 1,700 kcal. The differences scale in proportion to BMR, so they are larger for bigger people.
Two observations worth taking away. First, one step is worth roughly 300 calories a day, which is the size of a typical fat-loss deficit — so choosing the wrong activity level can cancel out a diet entirely, or create one you did not intend. Second, the full span from sedentary to athlete is a factor of 1.58, meaning the most active version of you needs over 50 percent more food than the least active version, at exactly the same body size.
Because of that sensitivity, the honest way to use this chart is as a starting estimate to be tested. Pick the level you think fits, eat at that intake for two to three weeks while tracking weight, and adjust from what actually happens. Turning maintenance into a goal
Maintenance is the pivot point: eat there and body weight is stable, eat below it and you lose, above it and you gain. Common practice is a deficit of 15 to 25 percent of maintenance for fat loss and a surplus of 5 to 15 percent for muscle gain, with the rate rather than the direction being the thing to get right.
A worked example. Someone with a BMR of 1,600 who trains four times a week reads 2,480 calories on the moderately active column. A 20 percent deficit is about 1,984 calories a day, which on the 7,700 calories-per-kilogram model predicts roughly 0.45 kg of loss a week. Where the multiplier model breaks down
Multiplying BMR by a single number is a simplification of something genuinely complicated, and it is worth knowing how it fails.
- It bundles three different things together. Real daily expenditure is the sum of resting metabolism, the energy cost of digesting food, deliberate exercise, and unconscious movement. The last of those varies by hundreds of calories a day between people of the same size and is not something a five-point scale can capture.
- The factors are conventions, not measurements. The 1.2 to 1.9 range is long-standing practice rather than a value derived from one definitive study, and different sources assign slightly different numbers to the same labels.
- Expenditure adapts. Sustained dieting reduces total expenditure by more than the weight loss alone predicts, partly through reduced spontaneous movement. Maintenance is a moving target during a diet, not a fixed line.
- Exercise is not fully additive. Adding training to a week does not increase total expenditure by the full measured cost of the sessions, because people often move less at other times. Do not add both an activity multiplier and your logged workout calories — that double-counts.

How many calories do I need to maintain my weight?
Multiply your basal metabolic rate by an activity factor from 1.2 for sedentary up to 1.9 for twice-daily training. At a BMR of 1,600, that is 1,920 calories a day if sedentary and 2,480 if moderately active. The chart on this page does the multiplication for every BMR from 1,200 to 2,200.
What activity multiplier should I use?
Use 1.375 if you train one to three times a week and 1.55 if you train three to five times. Most people with desk jobs overestimate here: 1.725 assumes six or seven hard sessions a week, and 1.9 assumes training twice a day. Normal daily movement is already included in every factor, so do not count it as exercise.
Is TDEE the same as maintenance calories?
Yes. Total daily energy expenditure is the total number of calories you burn in a day, so eating that amount keeps your weight stable — which is what maintenance calories means. The two terms are used interchangeably.
How much difference does the activity level make?
About 300 calories a day per step at a typical BMR, and roughly 50 percent more food in total between sedentary and athlete at the same body size. That is the same order of magnitude as a fat-loss deficit, which is why picking the wrong level is the single biggest source of error in a calorie target.
Should I add my workout calories to my maintenance number?
No. The activity multiplier already accounts for your training, so adding logged workout calories on top counts the same exercise twice. Choose the multiplier that reflects your weekly training and leave it at that.
Why am I not losing weight at the calories this chart gives me?
Usually one of three reasons: the activity level chosen is higher than reality, intake is being under-recorded, or the estimate simply sits at the wrong end of the roughly 10 percent error band around any predicted BMR. Track weight and intake for two to three weeks, then adjust intake by 100 to 200 calories based on the trend rather than trusting the prediction.
Do maintenance calories change as I lose weight?
Yes, and by more than the arithmetic alone suggests. Every kilogram lost removes about 10 calories a day from BMR, and sustained dieting also reduces spontaneous movement, so maintenance drifts down through a diet. Recalculate every 5 kg or so rather than holding one target for months.
